Learning the Kipping pull-up - CrossFit Certification Seminar
Running Technique, CrossFit Newport Beach - video [wmv] [mov]
With a continuously running clock do one pull-up the first minute, two pull-ups the second minute, three pull-ups the third minute... continuing as long as you are able.
Use as many sets each minute as needed.

Run 400 m/ Row 500m
Pull Ups, Dips, and DB Swings

90 seconds of movement (Jump Rope, Jumping Jacks)
50 Lunges, 50 Push Ups, and 50 Sit Ups
90 seconds of movement
40 Lunges, 40 Push Ups, and 40 Sit Ups
90 seconds of movement
30 Reps Each
90 seconds of movement
20 Reps Each
90 seconds of movement
10 Reps Each

CrossFit Certification Seminar - Oakland Fire Department
Back Squats 3-4 sets x 4-6 reps, rest 2 minutes between sets.
Superset
Front Squat 10 reps, followed immediately by Walking Lunges 10 steps each leg. Rest 2 minutes and repeat for 3 sets.
Run 400 meters, rest 2 minutes x 4.
